Most post-workout advice is a decade out of date. The idea that you have a 30-minute "anabolic window" before your session is wasted has been tested repeatedly — and it doesn't hold up. What does hold up is simpler and more forgiving: hit enough protein across the day, refill the carbohydrate you actually burned, and don't leave a five-hour gap around training.

Here's what the research supports, and what that looks like on a plate.

Does the Anabolic Window Actually Exist?

Sort of — it's just much wider than the supplement industry implied.

Muscle protein synthesis stays elevated for roughly 24 to 48 hours after a resistance training session. A meta-analysis by Schoenfeld and colleagues found that when total daily protein was equated, the timing of the post-workout dose had no significant independent effect on muscle growth.

The practical version:

  • If you ate a protein-containing meal in the 1–2 hours before training, you're already covered; eat your next meal whenever it's convenient.
  • If you trained fasted (early morning, before breakfast), eating within an hour or two genuinely matters more.
  • If you train twice a day or have another session within 8 hours, rapid refuelling matters most of all.

Chasing a 30-minute deadline while missing your daily protein target is optimizing the wrong variable.

How Much Protein After a Workout?

Aim for 0.4–0.55 g of protein per kg of body weight per meal, which lands most people at 25–40 g post-training.

Two details worth knowing:

  • Leucine is the trigger. Roughly 2.5–3 g of leucine maximally stimulates muscle protein synthesis. Whey, dairy, eggs, meat and soy all reach that in a normal portion; most other plant proteins need a slightly larger serving or a blend.
  • More isn't wasted, but it isn't extra muscle either. A 60 g dose keeps synthesis elevated slightly longer than 30 g, but the returns are small. Spreading protein across 3–5 meals beats stacking it into one.

How Many Carbs Do You Actually Need?

Carbohydrate refills muscle glycogen — the fuel you just spent. How much you need depends entirely on what you did.

  • Strength training (45–75 min). You use less glycogen than people assume. A normal carb-containing meal is enough; no special protocol required.
  • Long or high-volume sessions (90+ min, endurance, CrossFit-style). Target 1.0–1.2 g of carbohydrate per kg in the hours after training.
  • Two sessions in one day, under 8 hours apart. This is the only case where aggressive refuelling is worth it: 1.0–1.2 g/kg per hour for the first four hours, ideally starting soon after you finish.

Adding carbs to your post-workout protein doesn't increase muscle protein synthesis further, but it does restore glycogen, improve next-session performance and blunt cortisol.

What About Fat? And Protein Shakes?

Fat is fine. It slows digestion slightly, which is irrelevant given a multi-hour recovery window. The old "avoid fat post-workout" rule only applies when you're racing to refuel for a second session.

A shake is a convenience, not a requirement. Whole food protein — chicken, eggs, Greek yogurt, tofu, fish — produces the same result. Use a shake when you can't stomach solid food after hard training, when you're travelling from the gym, or when it's the easiest way to close a 25 g gap.

8 Post-Workout Meals That Work

Each of these clears 30 g of protein.

  1. Chicken, rice and roasted vegetables — 6 oz chicken, 1 cup rice: ~600 cal, 50 g protein, 50 g carbs. The default for a reason.
  2. Greek yogurt bowl — 1.5 cups yogurt, banana, granola, honey: ~420 cal, 32 g protein. Fast, no cooking.
  3. Salmon with sweet potato — 5 oz salmon, 1 medium sweet potato: ~520 cal, 35 g protein, plus omega-3s.
  4. Egg and black bean burrito — 3 eggs, 1/2 cup beans, tortilla, salsa: ~500 cal, 30 g protein, 45 g carbs.
  5. Whey shake with oats and banana — 1 scoop, 1/2 cup oats, 1 banana: ~450 cal, 32 g protein. The two-session standby.
  6. Cottage cheese with fruit and toast — 1 cup cottage cheese, berries, 2 slices toast: ~430 cal, 34 g protein.
  7. Tofu stir-fry with rice — 8 oz firm tofu, 1 cup rice, vegetables: ~580 cal, 34 g protein. Fully plant-based.
  8. Tuna and pasta salad — 1 can tuna, 1.5 cups cooked pasta, olive oil, peas: ~560 cal, 40 g protein.

If you're cutting, drop the portion of the carb component rather than the protein.

Hydration and Electrolytes

Losing more than about 2% of body weight in sweat measurably impairs performance and slows recovery.

  • Weigh yourself before and after hard or hot sessions. Drink roughly 1.25–1.5 litres per kilogram lost.
  • Add sodium if you're a salty sweater, trained over an hour, or trained in heat — plain water alone dilutes rather than restores.
  • Milk is one of the most effective rehydration drinks studied, and it happens to bring 8 g of protein per cup with it.

Common Post-Workout Mistakes

  • Treating the shake as the whole meal. 20 g of protein and nothing else, three hours before your next meal, leaves both protein and carbs short.
  • Under-eating on training days. Recovery is built from total daily intake, not from one meal.
  • Skipping food entirely after evening sessions. Sleep is when adaptation happens; going to bed under-fed wastes the session.
  • Buying "recovery" formulas. Almost all of them are protein plus sugar at a markup over food.
  • Overthinking timing while ignoring the total. If you're not hitting 1.6–2.2 g of protein per kg per day, timing changes nothing.

The Bottom Line

Eat 25–40 g of quality protein within a couple of hours of training, pair it with carbohydrate scaled to how hard the session actually was, rehydrate properly, and make sure your daily protein total is where it needs to be. That's the entire evidence base — everything beyond it is optimization at the margins.
